Optimal Sleep Times

Sleep cycles are 90-minute periods of sleep that progress through light sleep, deep sleep, and REM sleep. Waking mid-cycle causes grogginess (“sleep inertia”) - timing your alarm to fall at the end of a cycle makes waking significantly easier.

The Formula:

Wake-up time = Sleep time + (N × 90 minutes) + 15 minutes (time to fall asleep)

Or reversed - when to go to bed:

Bedtime = Wake time − (N × 90 minutes) − 15 minutes

Where N = number of complete sleep cycles (optimal: 5–6 cycles for adults)

Optimal Cycle Counts:

Two different numbers get confused here, so this table separates them. Time asleep is cycles × 90 minutes. Time in bed adds the 15 minutes it takes to drop off.

The calculator marks 5 cycles as the recommendation, which lines up with the 7 to 9 hours the National Sleep Foundation gives for adults. Six is not better by default; it is what you want after hard training, illness, or a run of short nights.

Worked Example:

You must wake at 6:30 AM. When should you sleep?

For 5 cycles: 6:30 AM − (5 × 90 min) − 15 min = 6:30 − 7h30m − 15m = 10:45 PM

For 6 cycles: 6:30 − 9h − 15m = 9:15 PM

Deep sleep dominates the early cycles and REM dominates the later ones, which the chart on this page draws for whatever cycle count you land on. Both matter, and they are not interchangeable: cut the night short and you lose REM disproportionately, because that is the part loaded into the final cycles.

How exact is 90 minutes, honestly?

Less exact than any calculator implies, this one included. Ninety minutes is a population average. Individual cycles run anywhere from about 70 to 120 minutes, they lengthen as the night goes on, and they change with age, alcohol, and how sleep-deprived you already are. Someone on a 100-minute cycle who follows a 90-minute schedule will be a full half-cycle out by morning.

So treat the times below as a good starting guess rather than a precise alarm setting. The part of this that genuinely works is the consistency: going to bed and getting up at the same time every day matters far more for how you feel at 7 AM than hitting a cycle boundary on any single night. If you wake groggy at one of these times for a week, shift by 20 minutes and try again.

  • Consistent sleep and wake times, weekends included, cut sleep inertia more than any clever timing
  • Bright light within 30 minutes of waking resets your circadian clock
  • Avoid screens 60 minutes before bed, since blue light suppresses melatonin by up to 50%
  • A 20-minute nap stays in light sleep and refreshes without grogginess. A 45-minute nap drops you into deep sleep and wakes you out of it, which is the worst of both
