Daily Step Plan

Daily step goals are based on research linking step count to cardiovascular health, weight management, and all-cause mortality reduction. The base formula converts a target and current activity level into a personalized daily goal.

Daily increase needed:

Daily increase = (Target steps − Current steps) ÷ Days

Distance from steps:

Step length (cm) = Height (cm) × 0.415 (men) or × 0.413 (women) Distance = Steps × Step length

Calories from steps:

Calories ≈ Steps × 0.04 × (weight in kg ÷ 70)

Active time:

Minutes ≈ Steps ÷ 110 (a brisk 110 steps per minute)

Worked example: 170 cm, 84 kg, going from 5,000 to 10,000 steps over 30 days

  • Step length = 170 × 0.415 = 70.6 cm
  • Daily increase = (10,000 − 5,000) ÷ 30 = +167 steps a day
  • Distance at target = 10,000 × 70.6 cm = 4.4 miles (7.1 km)
  • Active time at target = 10,000 ÷ 110 = 91 minutes
  • Calories at target = 10,000 × 0.04 × (84 ÷ 70) = 480 kcal, about 240 more than today

How fast should you ramp?

Walking and running programs generally add about 10% a week. Going from 5,000 to 10,000 in 30 days is a jump of roughly 23% a week, which is steeper than that, though from a low base it is usually tolerable. Going from 5,000 to 15,000 in the same month is not, and shin splints in week three are how that plan normally ends. The calculator flags a ramp above 20% a week and tells you how long the same goal would take at a gentler rate.

Where 10,000 came from, and what the evidence actually says

The 10,000 figure is not a research finding. It comes from a pedometer sold in Japan in 1965 called the manpo-kei, which translates as “10,000 step meter”. The number was chosen because the character for 10,000 looks like a walking person.

The research since has landed somewhere lower and more nuanced. A 2022 meta-analysis in The Lancet Public Health pooling 15 cohorts found mortality risk falling steadily up to about 8,000 to 10,000 steps a day for adults under 60, and levelling off earlier, around 6,000 to 8,000, for those over 60. Above those points the curve flattens rather than continuing down.

So if you are over 60 and sitting at 7,000 steps, most of the available benefit is already yours. Chasing 10,000 is fine, but it is not where the evidence points.
