Optimal Sleep Times

Sleep cycles are the repeating pattern the brain moves through all night: light sleep, deep sleep (slow-wave), then REM (Rapid Eye Movement) sleep. Waking at the end of a cycle rather than out of deep sleep is what separates getting up easily from that heavy, disoriented feeling, which sleep researchers call sleep inertia.

One caveat before the arithmetic. Ninety minutes is an average, not a metronome. Real cycles run anywhere from 70 to 120 minutes, they lengthen through the night, and they vary between people and between nights. So treat the times below as good candidates rather than precise targets, and if two of them are twenty minutes apart, either will do.

Total sleep matters more than cycle timing. If you have to choose between hitting a cycle boundary and getting a full night, take the full night every time.

Formula: Ideal Wake Time = Sleep Time + (N × 90 minutes) + Sleep Onset Time Ideal Bedtime = Wake Time − (N × 90 minutes) − Sleep Onset Time

What each variable means:

  • N: number of complete sleep cycles (optimal: 5–6 cycles = 7.5–9 hours)
  • 90 minutes: average sleep cycle duration (range: 70–120 minutes; cycles lengthen through the night)
  • Sleep Onset Time: how long it takes to fall asleep after lying down; average is 10–20 minutes

Sleep cycle structure (one 90-min cycle):

  • Stage 1 (NREM 1): 5–10 min, light sleep, easily woken
  • Stage 2 (NREM 2): 20–25 min, heart rate slows, body temperature drops
  • Stage 3 (NREM 3): 20–40 min, deep sleep; hardest to wake from; physically restorative
  • REM sleep: 10–25 min, dreaming, memory consolidation; REM portions get longer in later cycles

Worked example: You must wake at 6:30 AM. You assume 15 minutes to fall asleep.

Working backward from 6:30 AM:

  • 5 cycles: 6:30 − 7h 30m − 15m = bedtime at 10:45 PM
  • 6 cycles: 6:30 − 9h − 15m = bedtime at 9:15 PM

If you go to bed at 11:00 PM instead, asleep by 11:15:

  • 5 cycles ends at 11:15 PM + 7:30 = 6:45 AM, close enough to a 6:30 alarm
  • 4 cycles ends at 11:15 PM + 6:00 = 5:15 AM, an hour of sleep short

National Sleep Foundation recommendations:

Teens (14–17) 8–10 hours
Adults (18–64) 7–9 hours
Older adults (65+) 7–8 hours

Caffeine tip: Caffeine’s half-life is ~5–6 hours. A 2:00 PM coffee means ~50% is still active at 8:00 PM, raising sleep onset time significantly.
