Walking is the one form of exercise almost nobody has to be talked into, and unlike running it can be sustained for hours without wrecking you. What you burn depends on your body weight, your pace, how far you go, and what you are walking on.
MET-based formula (most accurate): Calories = MET × Body Weight (kg) × Time (hours)
MET values for walking, taken from the 2011 Compendium of Physical Activities:

Notice the jump between fast and very fast. Somewhere around 4.5 mph most people are at the edge of what a walking gait can do, fighting their own mechanics, and the cost per mile climbs steeply. That is roughly the speed at which breaking into a jog starts to feel easier than walking faster.
Simplified rule of thumb: Calories ≈ 0.57 × Body Weight (lbs) × Distance (miles)
What each variable means:
- MET stands for Metabolic Equivalent of Task. One MET is the energy you use at rest, so walking at MET 3.5 burns 3.5 times your resting rate.
- Body Weight matters because there is more of you to move. Two people walking side by side at the same pace do not burn the same amount.
- Time vs. Distance give the same answer at a fixed pace. Time is the useful one when logging a walk you already took, distance when planning a route.
Worked example
Someone weighing 80 kg (176 lbs) walks 5 km (3.1 miles) at brisk pace, 5.6 km/h, taking 53.5 minutes (0.892 hours).
MET method: 4.3 × 80 × 0.892 = 307 calories Rule of thumb: 0.57 × 176 × 3.1 = 311 calories
Two entirely different routes to within 1% of each other, which is about as much agreement as you should ever expect from calorie estimates.
About the step count
Steps per mile is not a constant. A slow walker takes shorter strides, so covering a mile costs them more steps, not fewer: roughly 2,370 at a stroll against about 1,780 at 4.5 mph. The familiar “2,000 steps per mile” is the brisk-pace figure. Height moves it too, by 10 to 15% at the extremes, which is why a tall friend’s watch and yours will never agree on the same walk.
Terrain effects: Uphill walking adds 30 to 60% per mile over flat ground, and a 10% grade at 3.5 mph roughly doubles it. Sand and long grass add somewhere around 20 to 30% compared with pavement. None of that is in the numbers above, so treat a hilly walk as a floor rather than an answer.
To lose 1 pound: you need roughly a 3,500 calorie deficit. At about 300 calories per 5 km walk that is 12 walks, and only if you do not eat them back, which is the part that catches everyone.
