Swim Training Zones Explained
Effective swim training uses different intensity zones. Training at the right intensity improves speed, endurance, and efficiency.
What Is CSS (Critical Swim Speed)?
Critical Swim Speed is the fastest pace you can hold for a long distance without lactate running away from you, which is close to what other sports call threshold pace. It is estimated from two time trials: a 400 and a 200, swum hard on the same day.
The speed form of the formula is where it comes from:
CSS (metres per second) = (400 − 200) ÷ (400m time − 200m time)
Turn that into a pace per 100 and the 200 in the numerator cancels down to a simple halving:
CSS (seconds per 100) = (400 time − 200 time) ÷ 2
The division by 2 is the part everyone drops. The gap between your 400 and 200 times is how long the second 200 took, so it is a pace per 200, not per 100.
For example:
- 400 in 6:00 (360 seconds), 200 in 2:45 (165 seconds)
- Second 200 took 360 − 165 = 195 seconds
- CSS = 195 ÷ 2 = 97.5 seconds per 100 = 1:37.5/100
Sanity-check it against yourself. That swimmer averaged 1:30/100 for the 400, and a threshold pace of 1:37.5 sits just the slow side of it, which is exactly where it belongs. Skip the halving and you get 3:15, roughly double the 400 pace, which no swimmer’s threshold ever is. If your CSS looks about twice your race pace, that is the missing division.
CSS should land a little slower than your 400 pace and a fair way slower than your 200 pace. It is a marginal speed, the pace of the second 200 of the 400, not an average of anything.
Training Zones Based on CSS

The offsets are seconds per 100, not percentages. A slower swimmer and a faster one both add about 25 seconds for recovery pace, they do not both add 25%.

Training paces are typically expressed per 100m or per 100 yards. For 25m pools, divide by 4 to get your target time per length.
Converting Between Yards and Meters
1 yard = 0.9144 meters, so 100 yards is 91.44 metres, a little shorter than 100 metres. That means the same swimmer posts a quicker-looking number per 100 yards than per 100 metres.
To go from a pace per 100 yards to a pace per 100 metres, divide by 0.9144 (the same as multiplying by 1.0936). A 1:30 per 100 yards is 1:38.4 per 100 metres. Getting this backwards is a common way to talk yourself into a training pace you cannot hold.
